How Much Vitamin C Do You Actually Need?

Walk down any pharmacy aisle in cold season and you’ll find vitamin C sold in 1,000 milligram tablets, chewable 500s, and effervescent tubes promising to flood your system. The pitch is simple and intuitive: it’s water-soluble, it’s cheap, and if a little is good for your immune system, a lot must be better. Your body is less impressed. As the dose climbs, the fraction your gut can take in steadily falls, and much of the excess that does get absorbed is later flushed out in your urine. Here’s what the pharmacology actually shows, and what it means for how much you should take.

What the label doesn’t tell you

Vitamin C is pulled into the body through specific transporters in the small intestine, and those transporters have a limited capacity. At small amounts, absorption is nearly complete. As the dose rises, the share your gut can absorb drops off in a predictable way.

Careful pharmacokinetic work at the National Institutes of Health measured this precisely. About 87% of a 30 mg dose is absorbed, roughly 80% at 100 mg, around 72% at 200 mg, and 63% at 500 mg. Push a single dose to 1,250 mg and less than half of it makes it in — and much of the absorbed excess is later excreted in urine. [1][2]

Blood levels follow the same logic. Plasma vitamin C rises steeply at low intakes and then climbs more and more slowly as intake goes up; the white blood cells that use vitamin C reach near-maximal levels at fairly modest intakes. Higher oral doses can still nudge blood concentrations upward — a large single dose produces a higher peak than a few hundred milligrams does — but each additional gram buys progressively less, because absorption and excretion increasingly work against you. In other words, this isn’t a switch that flips off at some magic number. It’s a curve of diminishing returns: the first hundred milligrams do a lot, and each subsequent boost does less. A 1,000 mg tablet isn’t delivering ten times the benefit of a 100 mg one. It’s delivering a good dose plus an expensive trip to the bathroom.

So how much do you actually need?

The official recommended intake is modest: 90 mg a day for adult men and 75 mg for adult women. People who smoke need an extra 35 mg, because smoking burns through vitamin C faster. Pregnancy raises the target to 85 mg and breastfeeding to 120 mg. [3]

None of those numbers require a supplement. A red bell pepper can deliver well over 100 mg. A medium orange has about 70 mg, a cup of strawberries around 90, and broccoli, kiwi, cantaloupe, and tomatoes all chip in. Most people who eat a reasonable amount of produce clear the recommended intake without thinking about it — and food delivers vitamin C at the same bioavailability as a pill, just wrapped in fiber and other nutrients. For adults, the tolerable upper intake level is 2,000 mg a day — the most you can take regularly without a meaningful rise in the risk of adverse effects. It’s worth being clear about what that number is and isn’t: it’s not a cliff where trouble suddenly begins, and it doesn’t mean everything below it is trouble-free. Gastrointestinal symptoms can show up well under that figure. A 1,000 mg daily habit sits below the upper limit, but it’s far more than most people need and can still upset some stomachs. [3]

The cold question, answered honestly

This is the reason most people buy vitamin C in the first place, so it deserves a straight answer. A Cochrane systematic review pooling dozens of controlled trials landed on a split verdict.

For the average person, taking vitamin C regularly does not meaningfully reduce how often you catch colds. Across 29 trial comparisons and more than 11,000 people, routine supplementation had no significant effect on cold incidence in the general population. [4]

It does, however, appear to shorten colds slightly — but only if you were already taking it before you got sick. Regular supplementation trimmed cold duration by about 8% in adults and 14% in children. To illustrate the scale: that turns a seven-day cold into a roughly six-and-a-half-day one. Waiting until your throat is already scratchy and then loading up did not produce a consistent benefit in the trials that tested it. [4]

There is one striking exception. In people put under short bouts of extreme physical stress — marathon runners, skiers, soldiers training in the cold — vitamin C cut the risk of catching a cold roughly in half. For that narrow group, the case is real. For the rest of us reaching for the bottle at the first sniffle, the honest answer is that it won’t prevent the cold, and starting it mid-cold probably won’t rescue you either. [4]

Do the fancy forms earn their price?

Once you accept that dose has diminishing returns, the marketing shifts to form. Buffered vitamin C, Ester-C, liposomal, time-release, with-bioflavonoids — each promises to get more of the molecule into you. For most people, these mostly change how the supplement feels going down rather than how much good it does, though the evidence isn’t identical for every form.

Plain ascorbic acid is acidic, which can bother a sensitive stomach, especially on an empty one. Buffered forms — where the vitamin C is bound to a mineral like calcium or sodium — may be easier to tolerate for people who find acidic supplements irritating. That’s a genuine benefit if ascorbic acid gives you a stomachache. But when researchers compared absorption directly, the gentler forms didn’t deliver meaningfully more vitamin C to the blood: a small published trial found no difference in absorption or urinary excretion between Ester-C and ordinary ascorbic acid. Liposomal vitamin C, which wraps the molecule in a fatty shell, is the form with the clearest recent evidence for higher measured bioavailability. A 2024 randomized trial found it raised plasma and white-cell vitamin C more than standard vitamin C. That finding is worth keeping in perspective, though: the trial followed just 27 healthy adults after a single 500 mg dose, it measured blood and cell concentrations rather than any actual health outcome, and some of its authors were affiliated with a supplement company. It shows liposomal vitamin C can get more of the molecule into circulation in the short term — not that it makes you healthier or is worth a premium. [7]

Time-release and bioflavonoid blends have weaker support still. Splitting a dose across the day genuinely improves the fraction you absorb, but you can get the same effect by halving a cheap tablet. The unglamorous conclusion: for most people, plain ascorbic acid taken with food does the job. Pick a buffered form if your stomach complains — for comfort, not because it’s stronger.

When more can actually backfire

Vitamin C is remarkably safe, which is part of why megadosing feels consequence-free. At the top of the range, though, there are real trade-offs. High doses can cause diarrhea, nausea, and abdominal cramps, as the unabsorbed vitamin C draws water into the gut.

The more consequential concern is kidney stones. Your body converts surplus vitamin C into oxalate, a building block of the most common type of stone. In a large prospective study of Swedish men, those who took ascorbic acid supplements — typically around 1,000 mg tablets — had roughly double the rate of first-time kidney stones compared with non-users. That study looked at men without a prior stone history, so it speaks to new stones rather than recurrences, but the oxalate mechanism is a reason for caution at high supplemental doses. If you’re prone to calcium-oxalate stones, it’s worth talking to a clinician before taking high-dose vitamin C. [8]

One more wrinkle: vitamin C boosts your absorption of iron from plant foods. That’s helpful for most people, but it’s a reason for anyone with hemochromatosis or another iron-overload condition to be cautious with large doses. [3][9]

The practical version

Eat the produce first — it’s nearly impossible to overdo vitamin C from food, and you’ll hit your target without trying. If you want the reassurance of a supplement, a dose near the recommended intake more than covers your nutritional needs; there’s no nutritional reason to routinely reach for 250–500 mg or more. If you take a larger amount anyway, it stays under the adult upper limit, but it offers diminishing returns and can still upset your stomach. Take it with a meal, and split it if you’re going higher.

The exceptions are worth remembering: if you smoke, add a bit; if you have a malabsorption condition, talk to your doctor; and for people facing brief periods of extreme physical stress or cold, the trials found a much larger preventive effect. For everyone else, the most useful thing to know about vitamin C is that your body already knows when to say no.
